Your deep core consists of four primary muscles that work together to stabilize your spine and pelvis:
1. Transverse Abdominis (TVA)
The transverse abdominis is the deepest abdominal muscle. Rather than running vertically like your six-pack, it wraps horizontally around your torso like a wide belt.
When it contracts, it narrows your waist and increases pressure inside your abdomen. This creates support for your spine during lifting, walking, running, and everyday movement.
It’s why your TVA is often referred to as your body’s natural corset, as it functions in a very similar manner.
2. Multifidus
The multifidus is a group of relatively small muscles running along both sides of your spine. However, they perform one of the most important jobs in your body.
Rather than producing large movements, the multifidus stabilizes each vertebra individually.
This helps to keep your spine aligned while you bend, twist, or lift. They’re sometimes compared to guide wires that keep a tall radio tower stable.
3. Diaphragm
The diaphragm is the primary muscle used for breathing, but it also forms the roof of your deep core. Every breath you take changes the pressure inside your abdomen. This allows the diaphragm to work alongside the TVA, multifidus, and pelvic floor to create stability.
This is why breathing technique is so important during heavy lifting.
4. Pelvic Floor
While the diaphragm sits at the top, the pelvic floor forms the bottom of the deep core “cylinder”.
These muscles support your bladder, bowel, and reproductive organs. Regulate intra-abdominal pressure.

Many fitness trends make it seem like everyone needs specialized deep-core workouts. In reality, if you’re healthy, active, and regularly performing resistance training, you’re already training these muscles every session.
We’ve written about this before; what we think is one of the best core exercises, the barbell rollout (Escamilla et al., 2010). However, it wasn’t written in the context of training your “deep core” but rather improving your stability.
Do You Need To Target Your Deep Core Muscles?
“Train your deep core muscles” is trending right now, but it’s largely overstated. Certain wording suggests you won’t train them unless they’re targeted with special exercises.
The reality is they’re designed to work automatically, and you can’t isolate them. Physical therapists may teach specific activation drills during rehabilitation, but this is really only needed in persons with some form of dysfunction.
For the majority of people, all they need are exercises that demand stability and resist movement. This can be larger exercises, such as:
Rack Pulls
Front carries
Farmer’s carries
Back/Front squats
Barbell rollouts.
Other smaller, rehab-type exercises include:
Planks
Pallof press
Bird-dogs
Even resistance exercises like the renegade row require anti-rotation while you’re performing upper body exercises.
Research consistently shows that core exercises that require stabilization effectively recruit the deep stabilizing muscles while simultaneously strengthening the rest of your core.
For most people, that’s exactly what you want.
How to Brace Your Deep Core Muscles
While spending time targeting your deep core muscles may be more marketing than practicality, learning how to brace properly does have real benefits. Proper bracing can enhance the protective capabilities of these muscles.
This is important for everyone: the general population, the elderly, and advanced lifters.
Step 1: Inhale Into Your Belly and Ribs
Take a slow breath through your nose. Instead of lifting your chest, allow your belly and lower ribs to expand in every direction, including your sides and back. Imagine filling a balloon around your entire midsection.
Step 2: Gently Brace
As you begin to exhale, lightly tighten your abdominal wall as though preparing for someone to poke your stomach. Rather than forcefully sucking in, think about gently tightening a corset around your waist.
At the same time, lightly engage your pelvic floor. The contraction should feel supportive, not maximal.
Step 3: Maintain During Movement
Once you’ve established this brace, maintain it while performing the movement. You should also learn to breathe while maintaining the brace.
This creates intra-abdominal pressure, allowing the deep core muscles to work together as a single stabilizing system. With practice, this becomes automatic and more effective.

The Valsalva Maneuver and Deep Core Muscles
In the Strength World, you may have heard of the “Valsalva Maneuver”. “Deep core bracing” is essentially the same thing, just packaged differently.
“Deep core activation” content is bracingly described in the gentlest possible way.
“Valsalva Maneuver” is associated with powerlifting and heavy barbell lifts.
The major difference lies in degree and strategy: the Valsalva maneuver is used to protect the spine during very heavy barbell movements. It’s a much more aggressive pressure strategy that involves a closed glottis and a breath hold (Chow et al., 2013).
However, the bracing mechanism is essentially the same.
The Bottom Line: Training Your Deep Core Muscles
Your deep core muscles are essential for spinal stability, posture, breathing, and efficient movement. Rather than functioning independently, the transverse abdominis, multifidus, diaphragm, and pelvic floor work together as a single support system that stabilizes your trunk during everyday activities and exercise.
Despite the growing popularity of “deep core” workouts, most healthy people don’t need to isolate these muscles. Standard resistance training and foundational core exercises like planks, bird-dogs, carries, and squats already recruit them effectively. The most valuable skill isn’t learning to isolate your deep core, but learning to brace properly so these.
