Why Unnatural And Awkward Back Exercises Prevent Injury

Back pain is one of the most common conditions that will affect just about every single person at some point in their life. This has resulted in a litany of influencers and articles providing the best exercises for back pain and injury prevention.

However, many of these exercises are picked because they’re “safe or “low-intensity”. These back exercises may be great for rehabilitation, but to truly build a resilient back that resists injury, you need exercises that truly challenge the core.

You need to train yourself for real-world scenarios, not specific gym exercises 
In the real world, the body comes across uneven loads and must put itself in awkward positions

Rehab Back Exercises Vs. Preventative Back Exercises 

Back exercises for rehab and back exercises for building strength to prevent back pain are not the same. However, a majority of “back exercises lists treat them as such.

For example, some of the most common exercises mentioned are:

Dead bugs
Bird dogs
Planks

These are great exercises, and all have a role in building core stability, mobility, and back strength. However, these are foundational exercises.

Here’s what this would look like if you were wanting to build strength in other muscles, and they gave you 

Shoulders → Dislocations
Chest → Deep push-ups
Glutes → Single-leg Romanian deadlift

These are great in building mobility, but aren’t going to have significant improvements in maximal strength. 

The SAID Principle And Back Strength 

Our body follows The SAID Principle when adapting to our training. It stands for

“Specific Adaptation to Imposed Demands”

It simply means your body adapts to the stresses placed on it (Kraemer & Ratamess, 2004). 

Endurance training improves your ability to run longer, not faster
Speed training improves your top speed, not endurance
Strength training is better than hypertrophy for maximal strength
Training your chest will have virtually no effect on your legs

That sounds obvious; so why would mobility and low-intensity back exercises that focus on perfect form build resistance to injury in the real world?

“Strong People Are Harder To Kill Than Weak People”

This quote from Mark Rippetoe can seem a bit simplistic, but it’s true.

Research shows that people with bigger and stronger backs have less risk of back injury (Chen et al., 2025; Wang et al., 2025).

Others have found that strength training is superior to the prevention of both acute AND chronic injuries (Lauersen et al, 2018).

This doesn’t mean we should negate mobility. In reality, a muscle that’s strong and supple is most resilient. The problem is that too much focus is placed on the “supple part, while many actually avoid the “building strength ” part.

The Best Exercises To Prevent Back Injury

The best back exercises to build true resilience are those that prepare your body for real-life challenges. Usually, they will incorporate at least one of these three variables.

1. Unnatural Movements are those that put the body in odd and challenging positions. When people get hurt, it’s not while they’re using perfect form.

2. Uneven Loads use traditional exercises that have the weight distributed awkwardly and unevenly. Sometimes, this means having one side with zero load, such as a suitcase carry.

3. Overloading Back Exercises allow you to place greater loads on the body than you normally would. This generally consists of doing movements with a shorter range of motion

5 Back Exercises To Build A Brutally Strong Back

Here are 5 back exercises that will build a back resistant to injury. If you implement these on a regular basis and apply progressive overload, your back will become resilient. 

Sandbag Picks

Nothing puts you in a more awkward position than picking heavy sandbags off the ground, and not the ones with handles. This requires you to get low and puts your back in a position that reflects real-world movements.

McGill (2009) found that a similar movement with Atlas stones creates considerable flexion in the spine, yet Strongman athletes are able to handle it. This is due to an array of factors, but ultimately shows how adaptive the body is.

These can be very tough, but your body and back will be indestructible after training.

Rack Pulls

Rack pulls are rarely discussed in the conversation surrounding back exercises and injury prevention.

The rack pull is essentially an elevated deadlift. When done at knee level or slightly above, rack pulls are a back-dominant exercise (Escamilla et al., 2002). In addition, you can lift significantly more weight.

Many misunderstand this as an “ego lift or that the range of motion is too small to do anything.

However, instead of looking at this as an “ego lift,” look at it as an exercise that puts considerably more stress on your back.

This brings several benefits;

Less demand for mobility
Able to handle greater loads
Can overload the back musculature 
Allows overloading of weight

This stress will build an incredibly strong core; do you think the guys doing 600-lbs+ rack pulls are pulling their back easily?

Low Handle Trap Bar Deadlift

The low-handle trap bar deadlift is essentially the same thing as the sandbag pick, except it adds a little bit more stability. This can allow a greater load, or you can offset the load slightly.

However, the extreme range of motion makes up for this as well. The main benefit is that it puts your body in a position most aren’t familiar with; some may even find it awkward.

That’s the point.

The body is remarkably adaptable when the proper stresses are placed on it. 

Literally Any Carry!!!

We have spoken about carries plenty of times before, and we’ll keep saying it; they may be the single best exercise to build true functional strength in the entire core.

And we say “any carry because we mean it; everyone has its own unique benefit, and you would do well by rotating them.

1. Frame / Trap Bar Carry involves carrying a weighted, solid frame, such as a loaded trap bar. The solid frame mitigates sway so you can carry maximal loads.

2. Farmer Carry is a classic functional exercise and has you carry two independent objects. This results in more sway as you walk, greatly increasing the demand on your back and core.

3. Suitcase Carry is essentially a farmer’s carry, but you only use one implement. This means your body is significantly off-balance with an uneven load.

As a result, your body will want to lean over laterally, and your core must resist this. At the same time, you’re walking, which adds body movement and a natural sway.

4. Front Carry can be performed with a sandbag, heavy kettlebell, or even a barbell, i.e., Zercher carry. The front load will want to pull you forward, creating a massive demand on your core.

5. Overhead Carry is often overlooked but has a lot of direct transfer to real life. Loading the top of your truck or stowing luggage in the overhead compartment. Loading overhead can put stress on back extension, and you need to resist that.

Jefferson Curl

The Jefferson Curl can be controversial in some circles, but these are likely the same people who think your back snaps easily.

Performing them essentially looks like the worst form you could possibly use during the deadlift; catback city!

A lot of the time, when people say “back extensions,” they’re actually talking about hip extensions while the spine holds an isometric hold. The Jefferson Curl involves real spinal flexion and extension to lower and lift a light weight from the ground. Doing this will;

Train flexion and extension under load
Improve spinal control
Increase total activation of the posterior chain

These are one exercise we do stress you start light and treat as a mobility exercise. The reason being, is you’re not bracing your core with an isometric hold but flexing and extending under load.

Regardless, start light with lower volume and then use progressive overload over time. These can be a game-changer while building confidence in your back.

How To Program Back Exercises

When programming these exercises, the same principles that apply to other resistance training apply here. 

Use lighter loads and low intensity the first time you try new exercises, i.e., 60–70% 1RM  X RPE6-7. This is just to give a base
Use proper progressive overload with slow jumps.

Work across a range of loads; maximal loading, high reps, anaerobic conditioning, i.e., EMOMs

There isn’t one single best exercise. The most effective back training program combines progressive strength exercises, mobility work, and core stability. If your goal is injury prevention, prioritize exercises that progressively increase your back’s strength and load tolerance.

Are dead bugs and bird dogs enough to prevent back injuries?

Dead bugs and bird dogs are excellent for improving core stability and motor control, especially during rehabilitation. However, once you’ve mastered them, they provide limited overload. Building a more resilient back eventually requires progressively heavier resistance training.

Can lifting heavy weights help prevent back pain?

Yes. Progressive strength training increases the muscles’ ability to tolerate higher loads, making everyday activities a smaller percentage of your maximum capacity. When performed with proper progression and technique, strength training is one of the most effective ways to build long-term back resilience.
